An active pelvic floor is a quick and effective way to improve bladder control. With these six easy and effective exercises you don’t only increase your well-being. You are also actively doing something to prevent your condition from deteriorating. Start activating your pelvic floor today!
Breathing
Lie on your back, with knees bent and hands resting on the sides of your belly. Gently draw up your urinary control muscles. Maintain internal muscle tension and raise the abdominal wall as you inhale and lower it as you exhale. Relax your pelvic floor at the end of the exhale, then repeat.
Bridge
Lie on your back, knees bent. Place your hands freely alongside your body with palms facing down. Draw in your pelvic floor muscles and maintain this tension during the exercise. Raise your hips off the floor as high as you can. Pause at the top, then lower and release the pelvic floor tension. Then repeat.
Diamond
Lie on your side with both legs bent and parallel, using one arm for support. Keeping your feet together, tilt your upper leg vertically and contract your perineum. Lower your knee back down in a controlled motion, maintaining focus on the contraction. After completing several repetitions, switch sides and repeat the exercise.
Cat pose
Place your palms on the floor shoulder-width apart, and knees hip-width apart. Keep your arms straight and your head in line with your body. As you inhale, raise your back towards the ceiling and tense the pelvic floor muscles around the urethra. Hold. Then relax and allow your back to return to the starting position. Repeat the exercise.
Sitting on heels
Kneel on the floor and sit tall with your chest lifted and head upright. Slowly tighten your pelvic floor muscles as if you wanted to draw in your genital area. Maintain the pelvic floor tension as you shift your hips and pelvis up and forward, rising from your heels until your hips are above your knees and thighs vertically. Hold. Then gently lower down and repeat.
Walking in place
Stand upright with your legs hip-width apart and your feet firmly planted on the floor. Keep your knees loose, your pelvis slightly tilted, and your upper body stable. As you exhale, consciously tense your pelvic floor and abdominal muscles; feel your lower abdomen contract as the pelvic floor tightens. Maintain this tension as you begin to march on the spot. Continue the exercise by consciously engaging your pelvic floor with each step.
